We chose a narrow focus — how the timing of falling asleep relative to your circadian rhythm affects athletic performance. This is especially important for athletes whose training or competitions fall in the early morning or nighttime hours.

Research has shown that even partial alignment of the body clock — for example, delaying the minimum body temperature during a daytime sleep — improves alertness, mood and reaction time. A full reset isn't necessary; a partial one is enough to be effective. This matters for athletes who train on a disrupted sleep schedule.[1]

There is a circadian "low point" — a period of high sleepiness when both physical and cognitive performance drop. In adults this period usually falls between 2 and 6 a.m. Sleeping at the wrong time, even if it lasts long enough, won't restore performance without properly aligning your rhythm.[2]

  1. Try to go to bed at the same time, even on weekends — this helps keep your circadian rhythm stable.
  2. If you need to stay awake in the evening or at night, use light or melatonin to shift your rhythm so that your next sleep lines up with the right phase.
  3. Avoid abrupt changes to your sleep and wake times, so you don't disrupt adaptation and avoid a drop in reaction time and mood.

For athletes this means: if your training starts at night or early in the morning, it's important to prepare your body by shifting your sleep to a period that's aligned with your biological rhythm. Even a slight phase shift helps preserve focus, motor skills and emotional stability.[1]

It's better to shift your biological rhythm slightly than to try to change it completely — that alone will give you a noticeable effect.
