It's best to get protein within the first two hours after a workout: around 20–25 g of quality protein or a full meal with protein and carbs, especially if your next meal is still a few hours away.[2] [4]
How you recover can also depend on sex: women often need to recover faster — within 30–45 minutes — because of hormonal factors, while men have a longer window to work with.[3]
Beyond protein, other nutrients play a key role: carbohydrates rebuild glycogen; magnesium helps muscles contract and relax and reduces inflammation; iron supports oxygen delivery to the muscles.[5]
